Regardless of which dietary approach you follow, three variables determine whether your training produces results. Diet ideology is secondary to these fundamentals — and a good fitness program works around all of them.

Sufficient protein

All major training outcomes — muscle preservation, strength gain, recovery — require adequate protein. Most authorities recommend 0.7–1.0g per pound of body weight for active adults engaged in resistance training. This is achievable on virtually every diet approach.

Caloric sufficiency

Training performance degrades under significant caloric restriction. If you’re in a large deficit — from any diet — expect reduced intensity capacity, slower recovery, and increased fatigue. Adjusting training intensity to match available energy is a key coaching skill our instructors apply daily.

Consistency over perfection

The best diet for training performance is one you can sustain. Research consistently shows that adherence beats optimization — a moderately effective diet you follow beats a theoretically perfect one you abandon. Our programming adapts to you, not the reverse.

Evidence-based mainstream diets

The strongest research base for long-term health outcomes. All are compatible with HIIT and strength training when protein targets are met.

Mediterranean DietExcellent for training

Emphasizes vegetables, whole grains, legumes, fish, olive oil, and moderate lean meat. The most researched diet in the world. Ranks #1 overall in US News for 7+ consecutive years. Strong cardiovascular and anti-inflammatory profile supports recovery from hard training.

HIIT & LIFT compatibility: Excellent. Adequate carbohydrates support high-intensity work. High omega-3 content (fish, olive oil) reduces exercise-induced inflammation. Lean proteins support muscle repair.
DASH DietExcellent for training

Dietary Approaches to Stop Hypertension. Low sodium, high in fruits, vegetables, whole grains, and lean protein. Originally developed for blood pressure management; now recognized broadly for overall health. High potassium and magnesium content supports muscle function.

HIIT & LIFT compatibility: Excellent. Balanced macronutrient profile supports both strength and cardiovascular training. High mineral content benefits muscle contraction and recovery.
MIND DietGood for active adults

Mediterranean-DASH Intervention for Neurodegenerative Delay. Combines Mediterranean and DASH principles with specific brain health emphasis — berries, leafy greens, nuts, whole grains, fish, olive oil. Strong evidence for cognitive health preservation in aging.

Flexitarian DietFlexible & practical

Primarily plant-based with occasional meat and animal products. Dawn Jackson Blatner’s approach bridges plant-based idealism and practical adherence. High fiber, adequate protein through legumes and occasional animal sources.

HIIT & LIFT compatibility: Good to excellent. The flexibility makes it easy to increase protein and carbohydrate on heavy training days. Most compatible plant-forward approach for performance athletes.

Low-carbohydrate diets

Effective for weight loss and blood sugar management. Performance impact varies with fat-adaptation timeline and training intensity.

Ketogenic DietModerate training compat.

Very low carbohydrate (under 50g/day), high fat, moderate protein. Forces the body into ketosis — burning fat (ketones) instead of glucose. Strong short-term weight loss evidence. Effective for blood sugar control. Long-term adherence challenging.

HIIT & LIFT compatibility: Moderate. High-intensity work (HIIT) relies heavily on glycolytic pathways that require carbohydrates. Whole3030-day reset — temporary

30-day elimination protocol removing sugar, alcohol, grains, legumes, and dairy. Not designed as a permanent eating pattern — intended as a food sensitivity diagnostic and habit reset. Strong behavioral component.

HIIT & LIFT compatibility: Moderate. Carbohydrate restriction can reduce high-intensity performance in weeks 1–2. The 30-day duration aligns reasonably with a training program adjustment period. Many trainees report improved energy and recovery by week 3–4.
Carnivore DietChallenging for HIIT

Zero carbohydrate — animal products only. Meat, fish, eggs, and some dairy. Extreme elimination approach with limited long-term research. Some adherents report improved autoimmune symptoms. Significant elimination of fiber and plant micronutrients.

HIIT & LIFT compatibility: Challenging for HIIT, manageable for LIFT. Without carbohydrates, the glycolytic energy system used in high-intensity intervals is limited. Strength training at moderate intensity is more sustainable. Instructor modifications to reduce very-high-intensity intervals may be appropriate for carnivore followers.
Autoimmune Protocol (AIP)Medical context — modify training

Strict elimination protocol designed to reduce inflammation in autoimmune conditions. Removes grains, legumes, dairy, eggs, nightshades, nuts, and seeds. More restrictive than Paleo. Used therapeutically for conditions like Hashimoto’s, IBD, and rheumatoid arthritis.

HIIT & LIFT compatibility: Moderate, and highly individual. Training intensity should match energy availability. Our Senior Mobility and LIFT classes are particularly well-suited for members following AIP due to lower intensity demands.

Timing-based eating patterns

What you eat matters. When you eat also matters — but considerably less. Timing patterns layer on top of any dietary approach.

Intermittent Fasting (16:8)Generally compatible

16 hours fasting, 8-hour eating window. The most popular IF protocol. No food restriction within the eating window. Works alongside most dietary approaches. The 16:8 structure typically means skipping breakfast and eating from noon to 8pm.

HIIT & LIFT compatibility: Generally good. Morning HIIT training in a fasted state is common and manageable for most people. Strength training before the eating window is also practiced, though some research suggests better performance when training after eating. Our 5:30am classes are popular with IF followers.
5:2 FastingSchedule training carefully

Normal eating 5 days per week, very low calorie (500–600 calories) on 2 non-consecutive days. Also called Fast Diet. Simpler than daily restriction for many people. Two calorie-restricted days per week.

HIIT & LIFT compatibility: Moderate — schedule heavy training on eating days, light activity (yoga, mobility) on fasting days. Attempting high-intensity training on 500-calorie days is not recommended. Our Yoga & Mobility class is ideal for fasting days.
OMAD (One Meal a Day)Difficult with HIIT volume

Extreme time-restricted eating — 23-hour fast, 1-hour eating window. Very difficult to meet caloric and protein targets in one meal. Limited long-term research on training performance. Popular in some biohacking communities.

HIIT & LIFT compatibility: Challenging. Adequate protein and caloric intake for training recovery is very difficult within a single meal. If you train regularly and are following OMAD, discuss protein strategy with a registered dietitian.
High-Protein DietExcellent for strength training

No specific restriction — simply prioritizes protein at 1.0–1.6g/lb of body weight. Often combined with other approaches. The single most well-supported nutritional strategy for muscle retention, strength gain, and metabolic health for active adults.

HIIT & LIFT compatibility: Excellent. High protein supports muscle protein synthesis, recovery, and body composition across all training styles. Compatible with any of the above dietary approaches. The most impactful nutritional lever for training-focused adults.

What is the best diet for HIIT training?

For high-intensity interval training, diets that include adequate carbohydrates produce the best performance. The Mediterranean diet, DASH, Zone, and paleo (with adequate starchy vegetables) are all compatible with HIIT. Low-carbohydrate diets like keto can work for HIIT after a fat-adaptation period (4–8 weeks), but many athletes experience reduced high-intensity performance long-term. The single most important variable is total protein intake — 0.7–1.0g per pound of body weight for active adults.

Can I do HIIT or strength training while intermittent fasting?

Yes, and many people do effectively. Fasted morning training (16:8 IF with an evening eating window) is a common and well-tolerated approach. Training performance in a fasted state may be slightly reduced compared to fed training, particularly for very high-intensity efforts. Our 5:30am HIIT classes are a natural fit for IF followers who eat from noon onward. If you experience significant fatigue or dizziness during fasted training, inform your instructor.

Can you do keto and HIIT training?

Yes, with caveats. HIIT relies heavily on the glycolytic energy pathway, which uses carbohydrates as fuel. Strict keto (under 50g carbs/day) limits this pathway. Many keto athletes find that HIIT performance is reduced compared to carbohydrate-fueled training, particularly for sustained high-intensity intervals. After 4–8 weeks of fat adaptation, some athletes recover performance. LIFT (strength training) is generally more compatible with keto than HIIT, as moderate-intensity resistance training has lower carbohydrate demands.

What diet works best with strength training for muscle gain?

For muscle gain through strength training, protein quantity is the most important dietary variable — 0.7–1.0g per pound of body weight regardless of dietary approach. A small caloric surplus (200–300 calories above maintenance) supports muscle gain. The Mediterranean diet, high-protein approach, Zone, and paleo all work well. Does the carnivore diet work for athletes?

The carnivore diet is compatible with strength training (LIFT) but is challenging for high-intensity interval training. Some carnivore athletes manage HIIT through metabolic adaptation, but many report reduced performance on very high-intensity efforts. Strength training, which has lower carbohydrate demands, is more compatible. A certified instructor can adjust HIIT intensity modifications for carnivore followers.
